3000-Calorie High-Protein Vegan Meal Plan — 225 g (7.9 oz) Protein a Day
This is the highest plan on the ladder: 3000 calories a day with 225 g (7.9 oz) of protein, inside the 1.6–2.2 g per kilogram range.
At this level the hard part is almost never protein — it is eating enough. So the plan is built from calorie-dense meals: oats, tahini, nut butter, dates, whole grains and shakes, alongside tofu, tempeh, seitan and TVP.
Who is this plan for?
Anyone whose calorie calculator result is around 3000 kcal a day — athletes, high-volume lifters and larger people in a gaining phase.
- Range this plan covers: 2900–3100 kcal a day. Above 3100? Keep the same structure and add 200–400 kcal: another 60 g (2.1 oz) of oats, an extra tablespoon of tahini, or a handful of nuts.
- Lower than that? Take the 2800-calorie plan.
- The daily protein (225 g (7.9 oz)) sits inside the recommended 1.6–2.2 g per kg.

How to eat 3000 calories without feeling stuffed
- Split into five or six meals, not three.
- Drink calories: one shake can carry 500–600 kcal and 35 g of protein.
- Cut vegetable and soup volume, raise rice, pasta, dates and tahini.
- Prep ahead: Three meals in a jar.
FAQ
Isn't 3000 calories too much?
Not if the calculator says so. A 30-year-old, 85 kg (187.4 lb) athlete training six times a week can easily sit at 3000 kcal maintenance.
Can you hit 225 g (7.9 oz) of protein on a vegan diet?
Yes, with concentrated sources: seitan (~25 g per 100 g (3.5 oz)), TVP, tofu, tempeh and two to three servings of protein powder a day.
What if I'm gaining fat too fast?
Drop 200–300 kcal a day and move to the 2800-calorie plan. A healthy gain is 0.25–0.5% of body weight per week.
What about rest days?
Skip the post-workout shake and land around 2600 calories, keeping the same protein target.
